Targeted vs. Cyclical Ketogenic Diets: Glycogen Replenishment for Athletes
Standard keto works wonders for aerobic endurance, but explosive glycolytic strength training often demands strategic carbohydrates. Comparing TKD and CKD approaches.
Standard Ketogenic Diets (SKD) keep carbohydrates under 20–30g net every single day. For fat loss, sedentary health, and Zone 2 aerobic running, SKD is virtually flawless. However, competitive athletes performing anaerobic glycolytic sports — such as CrossFit, Brazilian Jiu-Jitsu, Olympic weightlifting, and 400m sprint intervals — often find their top-end explosiveness blunted after several weeks. For these athletes, two modified keto protocols exist: Targeted Keto (TKD) and Cyclical Keto (CKD).
1. Targeted Ketogenic Diet (TKD): Surgical Fueling
TKD involves consuming 15 to 30 grams of fast-digesting, high-glycemic carbohydrates strictly 30 to 45 minutes prior to high-intensity training.
The goal of TKD is not to refill liver glycogen or trigger systemic anabolism, but to provide immediate circulating blood glucose for the working muscles during high-glycolytic sets.
Optimal TKD Carbs: Pure dextrose or maltodextrin (such as glucose tabs). Avoid fructose (found in fruit or table sugar) because fructose is routed directly to the liver, refilling hepatic glycogen and shutting down systemic ketosis.
2. Cyclical Ketogenic Diet (CKD): The Weekend Refeed
CKD involves following strict SKD for 5 to 6 consecutive days, followed by a 24 to 36-hour high-carbohydrate refeed window.
During the refeed, fat intake is dropped to near-zero while carbohydrates are consumed at 8–10g per kilogram of lean mass to supercompensate depleted muscle glycogen.
The Danger of CKD: Most athletes botch CKD by turning the refeed into an uncontrolled junk food binge of high-fat pizza and pastries. Consuming high fat alongside high carbs maximizes fat storage while delaying keto re-adaptation for up to four days.
3. Which Protocol Is Right for You?
If your primary goal is body fat reduction: stick strictly to Standard Keto (SKD).
If you lift heavy weights 3–4 days a week and feel sluggish on your final sets: try TKD with 20g of pure dextrose 30 minutes pre-workout.
Reserve full CKD protocols strictly for competitive bodybuilders and athletes performing over 12 hours of grueling glycolytic volume per week.
Do not use athletic refeeds as an emotional excuse to eat high-carb junk. Use targeted dextrose pre-workout if your anaerobic performance demands it, and keep liver ketosis intact.
